<p>It&#8217;s been over 12 months since the start of the COVID-19 pandemic, and in that time we&#8217;ve gone through several phases of lockdown, reopening, and depending where you live, locking down again. Most restaurants were either closed or only doing takeout for an extended period of time, meaning many people resorted to home cooking projects (anyone still making sourdough???), and were generally eating more meals at home.</p>
<p>From a health and wellness perspective, that&#8217;s a good thing! We all love restaurants, but generally speaking they are in the business of making food taste as delicious as possible so that you enjoy your meal, tell your friends, and come back again. Whether that food is healthy to eat on a daily basis is a completely different question.</p>
<p>If your home kitchen isn&#8217;t stocked with certain essentials &#8211; be it equipment or ingredients &#8211; you&#8217;re always going to be one step behind. Being able to cook and feed yourself is in my opinion, an essential life skill, and it&#8217;s never too late to learn. You&#8217;re not always going to have Uber Eats available, and even if you had unlimited cash to burn, wouldn&#8217;t that get boring??</p>
<p>Below is a list of several essential items to keep in your kitchen that will help you start cooking better. More expensive doesn&#8217;t always mean better, but generally you get what you pay for.</p>
<p>Also, ask the people at the kitchen stores what they recommend. They&#8217;re usually thrilled to help, and can steer you in the right direction of stuff that&#8217;s on sale or a better bargain.</p>
<h5>Good quality pot with a lid</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16779 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub-300x219.jpg" alt="" width="300" height="219" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub-300x219.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub-600x439.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub-768x562.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub-100x73.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub-953x697.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/staub.jpg 965w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>A big heavy pot that you can sear, stew, braise and put in the oven is essential for any kitchen. Lots of people swear by cast iron, but they take time to season and maintain so that food doesn&#8217;t stick. If that sounds like it requires too much cognitive input, go for something that is enamel coated as it will be a little more forgiving.</p>
<p>Brands like Lodge, Le Creuset and Staub are all great options, worth the money, and if you treat them well they will last a lifetime.</p>
<h5>Sea salt</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16777 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/91K4YDQcsL._AC_SX425_-195x300.jpg" alt="" width="195" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/91K4YDQcsL._AC_SX425_-195x300.jpg 195w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/91K4YDQcsL._AC_SX425_-300x461.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/91K4YDQcsL._AC_SX425_-100x154.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/91K4YDQcsL._AC_SX425_.jpg 425w" sizes="(max-width: 195px) 100vw, 195px" /></p>
<p>If you read the recipes on this blog, I only ever recommend sea salt. There&#8217;s really no other option for cooking, and no reason why it shouldn&#8217;t be the only thing on your counter. Most grocery stores have 1kg boxes of sea salt from Italy going for $3. Use this for general purpose seasoning of soup, stews, meat, pasta boiling water (&#8230;as salty as the sea!) or anything else. Iodized salt is too salty, tastes of chemicals, and will almost certainly ruin whatever you&#8217;re cooking.</p>
<p>If you fancy yourself a bit of a chef, <a href="https://www.bonappetit.com/story/history-of-maldon-salt">Maldon sea salt</a> from England is a favorite of professional kitchens the world over. There&#8217;s also a great product from <a href="https://canadianseasalt.com/">Vancouver Island</a> that&#8217;s very similar, large flakey crystals that are perfect for finishing dishes.</p>
<h5>Extra Virgin Olive Oil</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16778 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/oil-172x300.jpg" alt="" width="172" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/oil-172x300.jpg 172w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/oil-300x523.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/oil-100x174.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/oil.jpg 425w" sizes="(max-width: 172px) 100vw, 172px" /></p>
<p>A lot of people have weird misconceptions about extra virgin olive oil. Let&#8217;s clear some of them up!</p>
<p><em>&#8220;Will it burn?&#8221;</em></p>
<p>Not necessarily! EVOO burns somewhere between 375-400F, so unless you left your pan on high for 10 minutes, you&#8217;ll be OK.</p>
<p>If you&#8217;re searing meat or vegetables in EVOO, have all your ingredients ready to go so that when you add the oil to the hot pan you can get them in quickly.</p>
<p>Worst comes to worst, you burn the oil. Dump it out, clean the pan and start again. No big deal.</p>
<p><em>&#8220;Is it bitter?&#8221;</em></p>
<p>Sometimes! Depending on the quality of the olive oil, it can have a bitter taste, but that depends on the origin of the olives, acidity, many other things. Some people like that peppery flavor and prefer it, so it&#8217;s just a matter of finding one that you like.</p>
<p><em>&#8220;Can I only use it for savory dishes?&#8221; </em></p>
<p>Depends who you ask! Many Mediterranean and Middle Eastern countries have long traditions of cooking desserts with olive oil. Because it&#8217;s a liquid at room temperature it doesn&#8217;t typically have the &#8220;puff&#8221; effect of butter or lard, but can often be used in cakes and other sweets.</p>
<p><em>&#8220;Is it good for you?&#8221;</em></p>
<p>Ask any nutritionist, dietician or doctor and they will unanimously agree that cooking and eating extra virgin olive oil is one of the best additions to any diet. Not only is it full of Omega-3 fatty acids, antioxidants, as well as being anti-inflammatory, a lot of research suggests that industrial seed oils like canola and sunflower have inflammatory properties (i.e. BAD) so cooking with EVOO should be your go-to lipid of choice.</p>
<p>Try to keep at least two EVOO&#8217;s on hand; one for general cooking where the flavor isn&#8217;t as important (frying, slow cooking) and a higher quality EVOO that you&#8217;ll be using for salad and other raw dishes.</p>
<h5>Metal Bowls (multiple sizes)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16783 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-300x169.jpeg" alt="" width="300" height="169" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-300x169.jpeg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-600x338.jpeg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-1024x576.jpeg 1024w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-768x432.jpeg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-1536x864.jpeg 1536w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-2048x1152.jpeg 2048w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-100x56.jpeg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-953x533.jpeg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/bowls-1392x778.jpeg 1392w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>Having a stack of metal bowls is essential for cooking at home. Whether it&#8217;s mixing cake batter, tossing salad, straining sauces, cooling broth or marinating meat, metal bowls are key.</p>
<p>They&#8217;re also light and easy to clean, which makes them the thing you&#8217;ll use every day, over and over.</p>
<h5>Good quality chef&#8217;s knife</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16782 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-300x204.jpeg" alt="" width="300" height="204" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-300x204.jpeg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-600x408.jpeg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-1024x697.jpeg 1024w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-768x523.jpeg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-1536x1045.jpeg 1536w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-100x68.jpeg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-953x649.jpeg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives-1392x947.jpeg 1392w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/knives.jpeg 2000w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>Knives can be a topic of debate amongst chefs and home cooks. Some like the hard-to-sharpen carbon steel of Japanese knives, whereas other think it&#8217;s all for show and a $50 utility knife is all you need. Depending on your budget, it can be both.</p>
<p><a href="https://knifewear.com/pages/vancouver">Knifewear on Main St in Vancouver</a> is a good place to start. Their selection is amazing, and everyone there knows more about knives than you or I ever will.</p>
<h5>Salad Spinner</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16781 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/spinner-300x300.jpeg" alt="" width="300" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/spinner-300x300.jpeg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/spinner-100x100.jpeg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/spinner-600x600.jpeg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/spinner-150x150.jpeg 150w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/spinner.jpeg 656w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>Seems silly, but I use a salad spinner nearly everyday to wash and dry vegetables and herbs. Often times you buy some lettuce, forget about it in the fridge, and after a few days it&#8217;s looking a little droopy. Solution? Throw in your salad spinner with cold water and some ice cubes and leave for an hour. Instant rejuvenation!</p>
<p>If you don&#8217;t properly spin dry lettuce and herbs for a salad, the dressing won&#8217;t stick and you&#8217;ll end up with a soggy wet mess.</p>
<p>An <a href="https://www.oxo.com/salad-spinner.html#green">OXO Salad Spinner</a> is your best bet, and it&#8217;s $29.99.</p>
<h5>Strainer</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16780 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-300x300.jpg" alt="" width="300" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-300x300.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-100x100.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-600x600.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-1024x1024.jpg 1024w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-150x150.jpg 150w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-768x768.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-953x953.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer-1392x1392.jpg 1392w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strainer.jpg 1500w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>Again, something you&#8217;ll find yourself using every day once you have one. Strain vegetables, pasta, wash rice before cooking, sift flour. Line it with paper towel to stain yogurt for tzatziki or labneh. The strainer really is your best friend.</p>
<h5>Vinegar</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16784 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/sherry-300x300.jpeg" alt="" width="300" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/sherry-300x300.jpeg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/sherry-100x100.jpeg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/sherry-600x600.jpeg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/sherry-150x150.jpeg 150w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/sherry.jpeg 650w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>Acidity in cooking is one of the least appreciated aspects in flavor balance. Samin Nosrat&#8217;s popular Netflix show &#8220;SALT FAT ACID HEAT&#8221; did an amazing job showing why acid is such a crucial component in making food taste better.</p>
<p>Good vinegar is something you can always have on hand that won&#8217;t go bad, and allows you to turn pretty much any vegetable into a salad, along with a little salt and olive oil.</p>
<p>Red wine vinegar, white wine vinegar, rice wine vinegar, sherry vinegar&#8230; all great.</p>
<p>Plain white vinegar? It has its place, but generally will taste more sour and isn&#8217;t as pleasant in salad, so opt for the others instead.</p>

<p>It&#8217;s been a wild start to the year! Despite the current hold on athletic group training, we are as busy as ever which means Yard Athletics has had to beef up our roster and make some few key free agent signings.</p>
<p><em>***Yes we love sports cliche&#8217;s, no we&#8217;re not going to stop using them***</em></p>
<p>In the last few months, <strong>Ilan, Sam, Torin and Luke</strong> have been joined by <strong>Lauren O&#8217;Sullivan, Gabe Grzybowski and Melis Papila</strong>, three fitness enthusiasts who have brought a wealth of energy and experience to the coaching team at Yard.</p>
<p>We thought it would be a good time to introduce each of them in more detail, as well as remind you of the other Yard veterans who have been helping our community stay strong and fit.</p>
<p>For the full bios of each coach, check out the team section of our website <a href="https://yardathletics.thedev.ca/team/">HERE</a></p>
<p>Coles Notes version? See below!</p>
<h5>Ilan Cumberbirch (Founder, Director of Yard Athletics)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16418 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2-300x234.jpg" alt="Ilan Cumberbirch" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2-953x745.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Ilan2.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>BKIN, CSCS – Founder/Director of The Yard Athletics</p>
<p>Ilan&#8217;s love for sport and fitness started early. As a former professional athlete, he has experienced the rigors of sport from both an athlete’s and a coach’s perspective, enabling him to understand the commitment and dedication necessary to attain one’s full potential.</p>
<h5>Sam Shaw (Head Strength &amp; Conditioning Specialist)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16470 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program-300x234.jpg" alt="12 Week Athlete Development Program" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program-953x745.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/12-week-athlete-development-program.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>BKIN, CSCS – Head Strength &amp; Conditioning Specialist</p>
<p>Sam has been working as an athlete and coach in the strength and conditioning industry since 2008. As an athlete Sam has participated at both the collegiate and university level, representing his country on the international stage during that time.</p>
<h5>Torin Nikiforuk (Personal Training Specialist)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16414 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2-300x234.jpg" alt="Torin Nikiforuk" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2-953x745.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/Torin2.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>BS, PTS &#8211; Personal Training Specialist</p>
<p>Torin&#8217;s passion for fitness is celebrated in all forms of movement. Whether it’s a multi-day hike, or a group fitness class, he loves to find new ways to challenge both his body and mind. Torin&#8217;s academic interests lie within the role exercise plays as a form of therapy; specifically in neurodegenerative diseases.</p>
<h5>Luke Williams (Personal Training Specialist)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16223 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2020/11/luke-williams-main-profile-2020-240x300.jpg" alt="Luke Williams" width="240" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2020/11/luke-williams-main-profile-2020-240x300.jpg 240w, https://yardathletics.thedev.ca/wp-content/uploads/2020/11/luke-williams-main-profile-2020-300x375.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2020/11/luke-williams-main-profile-2020-100x125.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2020/11/luke-williams-main-profile-2020.jpg 400w" sizes="(max-width: 240px) 100vw, 240px" /></p>
<p>CanFit Pro &#8211; Personal Training Specialist</p>
<p>An active lifestyle and athletics have always been a part of Luke’s life. A former collegiate quarterback, Luke was forced to end his football career due to injury. This setback became his catalyst for change and Luke became focused on maximizing his physical potential through training. His understanding of the human body and the power of the mind became the focal point in his training regimen and daily life.</p>
<h5>Lauren O&#8217;Sullivan (Personal Training Specialist)</h5>
<p><img decoding="async" loading="lazy" class=" wp-image-16156 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-300x200.jpg" alt="Lauren O'Sullivan" width="305" height="203" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-300x200.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-600x400.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-768x512.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-100x67.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7.jpg 1024w" sizes="(max-width: 305px) 100vw, 305px" /></p>
<p>CanFit Pro PTS &#8211; Personal Training Specialist</p>
<p>Lauren&#8217;s dedication to an active lifestyle came out of a need to step away from the academic and subsequent 9-5 desk. The opportunity to connect with a community of like-minded, active people, be it while back-country hiking, at spin, or strength training, is what drove Lauren&#8217;s interest in Personal Training. The mind-body shift as a result of consistent and progressive exercise gives Lauren the balance needed to tackle all facets of daily life.</p>
<h5>Gabe Grzybowski (Personal Training Specialist)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16687 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strength-conditioning-thumbnail-2021-300x234.jpg" alt="Strength &amp; Conditioning - Yard Athletics" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strength-conditioning-thumbnail-2021-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strength-conditioning-thumbnail-2021-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strength-conditioning-thumbnail-2021-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strength-conditioning-thumbnail-2021-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/strength-conditioning-thumbnail-2021.jpg 922w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>As a lifelong athlete, Gabe has been involved in skiing, basketball, and rugby from an early age. By nurturing a competitive spirit, Gabehas driven himself and others to build on their athletic performance with the mantra &#8216;harder, faster, stronger&#8217;.</p>
<h5>Melis Papila (Personal Training Specialist)</h5>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16676 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2-300x234.jpg" alt="Melis Papila" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2-953x745.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-2.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>As a competitive powerlifter and coach, Melis’ mission is to help people see how much a barbell can change their lives. She works relentlessly to share information on health, mental health, strength training, and cultivating an athlete mindset, even for the everyday gym-goer.</p>
<p>Outside of the gym you can find Melis obsessively talking about her dog Duke, eating her weight in pizza, blogging about beer, hiking, miserably failing at snowboarding and traveling (pre-pandemic).</p>

<p>Recently you might have seen on Instagram that Yard has put together a number of tutorial videos to walk you through the basics of bench press, barbell squats and deadlifts. These 3 exercises form the core of any strength and conditioning program, and are essential to any sort of weight training program you may want to begin.</p>
<p>They also form the basis for the majority of our workout programs at Yard Athletics, so if you haven&#8217;t yet been into the gym they are a good thing to get familiar with prior to your first session.</p>
<p>Let&#8217;s get started!</p>
<h5><span style="text-decoration: underline;"><strong>Bench Press</strong></span></h5>
<p>&#8220;How much can you bench bro??&#8221;. For as long as there&#8217;s been weights on a bar, bench press has been the classic measuring stick for gym rats who want to compare notes on their lifting abilities. Despite all this, it remains one of the single best exercises for building upper body strength in the chest, shoulders and back. It&#8217;s also one where it&#8217;s easy to see big improvement in a short period of time if you have not ever done it before, hence why it can become addictive.</p>
<p>It also involves lying down, with little cardio output needed, so it&#8217;s a favorite for when you can&#8217;t seem to get out of 1st gear in the gym 😉</p>

<p><a href="https://www.instagram.com/tv/CL2WtmPBWcN/?utm_source=ig_web_copy_link">HOW TO: Bench Press via IGTV (link)</a></p>
<p>Key points:</p>
<ul>
<li><strong>Make sure the bench is straight and perpendicular under the bar and not leaning to one side</strong></li>
<li><strong>Barbell should be close to lockout of your arms, but not so far away you couldn&#8217;t rack if you were struggling</strong></li>
<li><strong>Shoulders should be tight and &#8220;retracted&#8221; to give a strong base to push from</strong></li>
<li><strong>FEET ARE IMPORTANT: you need a solid base from which to push. Find a position that&#8217;s comfortable and strong</strong></li>
<li><strong>Grip: Wider = more pectoral, Narrow = more tricep and shoulder activation</strong></li>
</ul>
<h5><span style="text-decoration: underline;"><strong>Deadlift</strong></span></h5>
<p>Another very important exercise in the Yard Athletics world, forming a part of the &#8220;hinge&#8221; movement pattern. Deadlifts get a bad reputation as something that will ruin your back. Wrong! When done properly, they are one of the best exercises for total body strength and will not hurt your back. If done incorrectly, with weight that is too heavy for you, or when you&#8217;re fatigued and sore from overtraining, only then can you risk hurting yourself.</p>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16156 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-300x200.jpg" alt="Lauren O'Sullivan" width="300" height="200" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-300x200.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-600x400.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-768x512.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7-100x67.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2020/10/lauren-osullivan-7.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p><a href="https://www.instagram.com/tv/CLj8qk7BhvG/?utm_source=ig_web_copy_link">HOW TO: Deadlift via IGTV (link)</a></p>
<p>Key Points:</p>
<ul>
<li><strong>Feet straight ahead, hip width apart (narrower than you think)</strong></li>
<li><strong>DEEP BREATH &#8211; bracing the abdomen and core with a deep breath of air is crucial to staying strong</strong></li>
<li><strong>Spine stays flat / neutral, rising at the same time as the bar and your legs</strong></li>
<li><strong>Focus on pushing through the legs rather than pulling from the back</strong></li>
</ul>
<h5><span style="text-decoration: underline;"><strong>Barbell Squat</strong></span></h5>
<p>Never skip leg day! For building a strong lower body, there is no better exercise than the traditional barbell squat. Despite it&#8217;s popularity, the barbell back squat is the most complex of these 3 movements, deserving extra attention paid to form and technique to avoid injury.</p>
<p>In terms of how &#8220;deep&#8221; one should squat, that totally depends on flexibility, ankle mobility, and a number of other factors. At the end of the day, do what feels comfortable, but you should be going at least to the point where your thighs are parallel with the floor.</p>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16677 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1-300x234.jpg" alt="Melis Papila" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1-953x745.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/03/melis-bio-1.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p><a href="https://www.instagram.com/tv/CLSfzW3hvQv/?utm_source=ig_web_copy_link">HOW TO: Barbell Squat via IGTV (link)</a></p>
<p>Key Points:</p>
<ul>
<li><strong>Set the bar so you can get under it comfortable with a mild knee bend</strong></li>
<li><strong>Hands should be as narrow on the bar as is comfortable without hurting the shoulder</strong></li>
<li><strong>Set your feet shoulder width apart with toes pointed slightly outwards</strong></li>
<li><strong>Same as the deadlift, deep breath before squatting in order to tighten the torso and brace for the push</strong></li>
</ul>
<p>When in doubt on technique, come get a refresher with us at the Yard.</p>

<p>WE&#8217;RE BACK. The best question and answer series on the internet&#8230; accept <em><u>literally zero</u></em> substitutes. <p>Cabbage slaw? Great. Braised red cabbage? Lovely. But&#8230; crispy fried cabbage&#8230;.??????? NEXT LEVEL.</p>
<p>Anything from the cruciferous vegetable family that gets cooked at high heat with oil seems to get more and more delicious.</p>
<p>What are cruciferous vegetables?</p>
<ul>
<li><strong>Cabbage (red, white, napa)</strong></li>
<li><strong>Broccoli</strong></li>
<li><strong>Cauliflower</strong></li>
<li><strong>Brussel Sprouts</strong></li>
<li><strong>Bok Choy</strong></li>
<li><strong>Kale</strong></li>
</ul>
<p>This recipe is basically what can substitute as a healthy lunch or dinner when you quite literally have nothing left in the fridge. Both cabbage and eggs will last for weeks without going bad, so they&#8217;re always good to keep on hand for that last-minute dinner when you can&#8217;t bear the thought of another Uber Eats delivery.</p>
<p>Za&#8217;atar is a Middle Eastern spice blend that can be purchased at any good speciality store, such as Jasmine Mediterranean Foods on Main St in Vancouver.</p>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16635 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/02/zaatar-300x256.jpg" alt="" width="300" height="256" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/02/zaatar-300x256.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/02/zaatar-600x513.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/02/zaatar-100x85.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/02/zaatar.jpg 750w" sizes="(max-width: 300px) 100vw, 300px" /></p>
<p>If you want to make it look like a little nicer, cook the cabbage and eggs separately, then plate the eggs on top when done. If you can&#8217;t be bothered, do it all in the same pan.</p>
<hr />
<h5>Crispy Za&#8217;atar Cabbage Sunny-Runny Egg(s)</h5>
<ul>
<li><strong>1/2 small red cabbage, chopped thinly</strong></li>
<li><strong>2 eggs person (or as many as you like)</strong></li>
<li><strong>Sea salt</strong></li>
<li><strong>Za&#8217;atar</strong></li>
<li><strong>Extra virgin olive oil</strong></li>
<li><strong>Lemon</strong></li>
<li><strong>Chili flakes</strong></li>
</ul>
<p>Turn your broiler on. If you have a frying pan that can go in the oven then use that, otherwise opt for a baking sheet.</p>
<p>Spread the cabbage onto the pan / baking sheet and drizzle with olive oil. Stick under the hot broiler for ~5 minutes, then check. You don&#8217;t want it blackened (although a little is OK) but more of a brown and caramalized vibe. Toss around then stick back under the broiler for another 5 minutes, but keep an eye on it.</p>
<p>Once crispy and brown, season with salt and a generous amount za&#8217;atar spice mix.</p>
<p>If you&#8217;re doing the eggs separately, simply fry the eggs in hot olive oil, sunny side up, until done but with the egg still runny.</p>
<p>If you&#8217;re doing the eggs together with the cabbage, shuffle some of the cabbage aside to make little wells for each egg. Crack into the centre, then stick under the broiler until whites are set but the yolks are still runny.</p>
<p>Assemble on a plate and squeeze over some fresh lemon juice and a pinch of chili flakes.</p>

<p>You might have heard; Tom Brady and the Tampa Bay Buccaneers just won Super Bowl LV. For Brady this was his 7th Super Bowl ring from 10 total visits to the big game. That&#8217;s a lot!</p>
<p>More impressive is the fact that Brady did this at the ripe old age of 43, making him the oldest quarterback to ever win a Super Bowl title. The NFL is definitely a young man&#8217;s league, with the average age of players clocking in at 26 years old and a typical career lasting only 3.3 years. Given these unprecedented results, it begs the question: what is Tom Brady&#8217;s secret?</p>
<p>Much has been made about Brady&#8217;s less than typical training regimes (as well as his unorthodox alternative medicine practitioner <a href="https://en.wikipedia.org/wiki/Alex_Guerrero_(alternative_medicine)">Alex Guerrero</a>), but most of the intrigue comes from his diet. Famously, Brady had never eaten a strawberry until a joke-y visit to the <a href="https://abcnews.go.com/Entertainment/tom-brady-eats-1st-strawberry-chugs-beer-stephen/story?id=53701793#:~:text=The%20quarterback%20said%20his%20diet,I%20just%20hate%20the%20smell.%22">Stephen Colbert show</a>, and claims to avoid all nightshades &#8211; peppers, tomatoes, eggplants and potatoes &#8211; claiming they have inflammatory properties, sticking to an alkaline diet instead.</p>
<p>Now, it&#8217;s hard to argue with 7 Super Bowl rings. But whether that&#8217;s a product of very specific dietary restrictions that don&#8217;t have a lot of evidence behind them, or if it&#8217;s simply because he is already eating a healthy diet regardless of the type of vegetables.</p>
<p><img decoding="async" loading="lazy" class="size-medium wp-image-16558 aligncenter" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/02/1565098869-51Q6jgttNWL-231x300.jpg" alt="" width="231" height="300" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/02/1565098869-51Q6jgttNWL-231x300.jpg 231w, https://yardathletics.thedev.ca/wp-content/uploads/2021/02/1565098869-51Q6jgttNWL-300x390.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/02/1565098869-51Q6jgttNWL-100x130.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/02/1565098869-51Q6jgttNWL.jpg 320w" sizes="(max-width: 231px) 100vw, 231px" /></p>
<p>There&#8217;s no doubt that inflammation is a concern for human health regardless of your athletic ability, especially for things like heart disease and cancer. However, if we paid attention in statistics class, we know that correlation doesn&#8217;t always equal causation. Just because Brady following a strict &#8220;no nightshade&#8221; diet correlates with him winning 7 Super Bowl&#8217;s, doesn&#8217;t mean the two are related. He might just be really good at football, have good coaching, lots of money to pay for trainers and medical treatment, as well as GM&#8217;s who sign good players to play with him, and so on and so on.</p>
<p>Regardless, it&#8217;s fun to see what the best are doing behind closed doors. Maybe you pick up some tips and use them in your day to day routine, maybe not, but it can help inform us what it takes to get to get the next level.</p>
<p><a href="https://www.menshealth.com/nutrition/a19535249/tom-brady-reveals-insane-diet-in-new-book/">Men&#8217;s Health visited Tom</a> and went through his fridge to see what he&#8217;s eating on the daily, as well as how he fuels up and recovers for a big game.</p>
<p>If you&#8217;re more skeptically minded, <a href="https://www.vox.com/2019/1/30/18203676/tom-brady-diet-book-water">Vox.com did a good breakdown</a> on his 2017 exercise and diet book, &#8220;The TB12 Method&#8221;, concluding that the grandiose claims of his strict diet are probably not backed up by science, and instead a product of living a healthy lifestyle.</p>
<p>Either way, I guess if it ain&#8217;t broke don&#8217;t fix it&#8230;</p>

<p>It&#8217;s one thing to say you&#8217;re going to eat healthy, and another to actually do it. Promises are made every weekend in the middle of the &#8220;Sunday Scaries&#8221; saying you will eat steamed broccoli and chicken breasts all week, no sugar, workout every day. Then Tuesday rolls around and temptation rears its head once again&#8230;</p>
<p>Time to compromise! Eat your veggies, just make them taste good. A tiny bit of cheese and cream never killed anyone, and we now know that fat isn&#8217;t the enemy we once thought it was (hint: it&#8217;s sugar).</p>
<p>This Baked Spinach &amp; Tomato gratin is a great compromise side dish for dinner. Tastes amazing, easy to make, and allows you to get your vegetables in that you&#8217;ll actually eat.</p>
<p>After all, what&#8217;s the point of a meal plan that you don&#8217;t actually eat?</p>
<hr />
<h5>Baked Spinach &amp; Tomato Gratin</h5>
<ul>
<li><strong>1 bunch of spinach, washed and chopped roughly</strong></li>
<li><strong>2 tomatoes, finely chopped</strong></li>
<li><strong>1 clove of garlic, minced finely</strong></li>
<li><strong>250ml whipping cream</strong></li>
<li><strong>1 cup grated cheese, plus some more for garnish (gruyere, cheddar, parmigiano)</strong></li>
<li><strong>Sea salt</strong></li>
<li><strong>Black pepper</strong></li>
<li><strong>Pinch of ground nutmeg (optional)</strong></li>
<li><strong>Breadcrumbs (optional)</strong></li>
</ul>
<p>Get a large pot of water boiling on the stove, and while you&#8217;re waiting for it to boil, add the chopped tomatoes, garlic, cream, cheese and nutmeg (optional) to a bowl.</p>
<p>When the water is boiling, dump in the spinach and allow to cook for 30 seconds, then drain. Allow to cool.</p>
<p>Once the spinach is cool add to the bowl with everything else. Season with salt and pepper then mix to combine.</p>
<p>Preheat your oven to 400F. Put the spinach mixture in an ovenproof dish, then top with the breadcrumbs if you&#8217;re using them, along with a little more cheese over top.</p>
<p>Put in the oven for 20-30 minutes until bubbling and crispy.</p>
<p>Eat this dish with some sort of lean protein so you feel better about yourself.</p>

<p>&#8220;It&#8217;s all about the push-pull, eh Hank? All about the push-pull&#8230;&#8221;</p>
<p>A few months ago as I got started a workout in the Yard, Shawzo&#8217;s words of advice came ringing through the gym. I can&#8217;t recall what prompted it &#8211; maybe me asking him for advice on an exercise? &#8211; but it&#8217;s since become something of an inside joke. Not a particularly funny one, however&#8230;</p>
<p>In essence, pretty much all exercise movements can be broken down into either a &#8220;push&#8221; or a &#8220;pull&#8221;. A &#8220;push&#8221; is where you&#8217;re pushing weight away from your body (bench press), or pushing the floor away from you (squats). A &#8220;pull&#8221; is anything where you are pulling your body towards something (chin-ups) or pulling a weight off the ground and towards you (deadlifts, rows).</p>

<p>If you&#8217;ve been following a <a href="https://yardathletics.thedev.ca/training-series/">Yard Online Training Program</a> or training with one of the Yard trainers, the push-pull balance has been carefully laid out in the workout plan so that everything is in sync. However, if you&#8217;re training on your own without a program it&#8217;s easy to gravitate towards exercises that are easier, which can lead to favoring certain movements over others and eventually bringing on muscle development that is out of balance. Basically too much &#8220;push&#8221; and not enough &#8220;pull&#8221;!</p>
<p>Everyone has seen someone in the gym who only does curls and never got the memo about &#8220;never skip leg day&#8221;. Doing only one type of exercise can lead to bad posture, risk of injury, and muscles that pull too much in one direction, leading a disproportionate physique.</p>
<p>So how do we avoid this? An easy way is to treat each workout in the gym as a balancing act of push and pull. If you structure your workout around 3 exercises done in sequence as a &#8220;super set&#8221;, you&#8217;ll find yourself putting together a program that always includes a push, a pull, and then perhaps some sort of ab or core strength movement to balance things out.</p>
<p>For example, something like the below would be a fairly balanced routine of push and pull.</p>
<div id="attachment_16468" style="width: 310px" class="wp-caption aligncenter"><img aria-describedby="caption-attachment-16468" decoding="async" loading="lazy" class="size-medium wp-image-16468" src="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs-300x234.jpg" alt="Functional Mass Program" width="300" height="234" srcset="https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs-300x234.jpg 300w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs-600x469.jpg 600w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs-768x600.jpg 768w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs-100x78.jpg 100w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs-953x745.jpg 953w, https://yardathletics.thedev.ca/wp-content/uploads/2021/01/functional-mass-programs.jpg 1024w" sizes="(max-width: 300px) 100vw, 300px" /><p id="caption-attachment-16468" class="wp-caption-text"><em>Squats = PUSH</em></p></div>
<p><strong><span style="text-decoration: underline;">Round 1</span></strong></p>
<p><strong>Bench Press (Push) &#8211; 4 sets x 8 reps</strong></p>
<p><strong><a href="https://www.youtube.com/watch?v=5yTDoNy5ugM">Chinups (Pull)</a> &#8211; 4 sets x 5 reps</strong></p>
<p><strong><a href="https://www.youtube.com/watch?v=90owMP5p7PU&amp;list=PLqXn3gpr7IvPgoognwc8nlHtAG8OKKRHF&amp;index=8">Weighted Sit Ups</a> &#8211; 4 sets x 10 reps</strong></p>
<p><strong><span style="text-decoration: underline;">Round 2</span></strong></p>
<p><strong><a href="https://www.youtube.com/watch?v=KtwQPOBYvOY">Squats (Push)</a> &#8211; 4 sets x 6 reps</strong></p>
<p><strong><a href="https://www.youtube.com/watch?v=Pk9ZUlLvngs">Romanian Deadlifts w/ Dumbbells (Pull)</a> &#8211; 4 sets x 8 reps</strong></p>
<p><strong><a href="https://www.youtube.com/watch?v=CYIxe0gSNdc">Banded Palloff Press</a> &#8211; 4 sets x 10 reps</strong></p>
<p>It might not look like much, but in total that&#8217;s 24 sets of exercise. That&#8217;s a lot! If you follow that through each set, chances are you&#8217;re getting close to an hour in the gym. If you still have some gas left in the tank, 5-10 minutes of steady state cardio on a spin bike, rowing machine or treadmill would be a good way to round it out.</p>
<p>Obviously this is a sample, but the framework of including a push and a pull makes it easy to swap in other exercises.</p>
<p>When in doubt, ask the professionals at Yard Athletics&#8230;</p>

<p>We&#8217;re back! &#8220;Just when I thought I was out, they pull me back in&#8230;.&#8221;</p>
<p>Our famed 20 Questions series lives to see another day. This week we have a very special guest; Vancouver real estate juggernaut Brandan Price. Brandan is a man who never seems to take his foot off the gas, and has been a force since he started training at Yard Athletics several months ago.</p>
<p>We caught Brandan on a rare break to put 20 Questions his way and see what makes him tick. Find out where the best burger in the city is (news to me!), what his dream car is and what he would be doing if he wasn&#8217;t one of the busiest real estate agents in the city.</p>
